Do these moves as a circuit 1-3 times per week. 1-3 sets each time. If you don't have access to bands, it's time to invest in some. They are cheap on Amazon and can be used for a lot of stuff outside of these exercises. If you don't have access to a place to hang (last slide), no worries, just skip it.

Although, hanging can be incredible for you, so consider finding a way to make that happen as well.

If something hurts, reduce the range of motion, weight, or number of reps, or avoid that particular movement for now.

We don't want to avoid movements forever, though. We want to continue to test them to see how our body responds to them.
