i don't know mate, if you can just magically go from 4:00 to 3:45 to 3:30 in your reps you aren't normal. for most people this progression is years of work and it will probably take running 100k+ weeks for a substantial amout of time to get there.

As always, very useful and informative.
What I love about your endurance framework is, we can apply it to any long distance runs.
My current marathon pb is 3h:45m but I’m training to achieve sub 3h in 1 year

Great video, as always 👍
I have a question: in 10ks and half marathons (although i only did 2 halfs for now, with a PB of 1:25:24 (4:03/km)) it takes me half of the race to "warm-up" and start feeling really into the race. The last races i did i always negative split them. What are your suggestions on improving the first half feel?
Before every race i do 20min warm up and some strides.
Thank you

I did 20x1 min week 1 at 7:20 pace, week 2, I was 7:10 pace. My HR got up to 182 on the last rep which I ran at 6:50 pace. My max Hr is 194. 36 years old. I am usually sore for up to 48 hours after the Wednesday workout. I spend about a 50/50 split in z3/4. About 17-18min in both zones. Am I doing these right?

I also have 10x2min etc planned! In your 6 week 5k session/plan which I think is soooo pro!
