Tense shows when an action happens. In English, they are categorized into three groups. Present, past, and future. Each of these tenses can take four main aspects: simple, perfect, continuous (also known as progressive), and perfect continuous.
We should use these tenses in correct forms in correct condition.
Present perfect is a tense which is used for something that started in the past and continued to the present time.
for example:

“I have swum in the sea countless times.”

“I have spoken to her many times.”
here, the result is important for us.
on the other hand, the continuous form is used to show that something started in the past and is continuing at the present time.

“I have been swimming since I was 7 years old.”

“She has been competing in dance competitions lately.”
here, importance of the action is more than the result.

it is important to know that two words "for" and "since" are used in these tenses. in this video you learn the usage of them.
